Why this works

Moderate-protein, nutrient-dense baked egg dish, but fairly high in fat and sodium due to cheese and added salt.

Vitamin-rich vegetables. Tomatoes, red pepper and green pepper provide vitamin C, carotenoids and antioxidants such as lycopene.

Protein and B12 from eggs and cheese. Eggs and cheddar contribute complete protein, vitamin B12 and selenium, supporting muscle maintenance and nerve function.

Sodium and saturated fat concern. The added salt and cheddar push sodium and saturated fat quite high for a two-serving dish.

Method

  1. Preheat the oven to 200°C (Fan 180°C, 392°F, Gas Mark 6) and place a small baking dish or ovenproof skillet on the worktop.

Let the oven come fully up to temperature before you start on the pan; a properly heated oven helps the eggs set evenly without the veg losing too much moisture.

  2. Heat a little plain cooking oil in a pan, then soften the red onion and garlic for a few minutes until fragrant.

Keep the heat at medium rather than high so the onion turns translucent and sweet without catching, and stir often enough that the garlic never goes from fragrant to bitter.

  3. Add the red pepper, green peppers and tomatoes, then cook until the vegetables begin to break down and form a thick, saucy base. Season with salt and black pepper.

Cook until the peppers have softened and the tomatoes have collapsed into a glossy, jammy sauce with little free liquid left; if it still looks watery, it will turn soggy in the oven.

  4. Spoon the vegetable mixture into the baking dish and make 4 small wells in the top.

Press the wells deep enough to cradle each egg white, but leave a border of vegetable mixture around the edges so the dish holds its shape.

  5. Crack the eggs into the wells, then scatter the cheese over the vegetables and around the eggs.

Try to crack each egg into a small cup first, then tip it into the well to avoid broken yolks and stray shell; the whites should sit neatly in the indentations rather than spread across the top.

  6. Bake for 10-15 minutes, until the egg whites are just set and the yolks are still slightly soft, or cook a little longer if you prefer them firmer.

Watch for the cheese to turn molten and lightly golden at the edges, while the whites lose their raw shine; if the yolks start to look fully opaque, they are heading towards firm.

  7. Serve straight away with extra black pepper if you like.

Finish with pepper after baking so its flavour stays bright and aromatic, and serve immediately before the eggs continue to set from the residual heat.
